How It Works

Collagen is the most abundant structural protein in the body, found in tendons, ligaments, cartilage, and skin. Supplements typically use hydrolyzed collagen (collagen peptides) — collagen broken down into smaller fragments that are more easily absorbed than intact collagen. The proposed mechanism is that these peptides may stimulate cartilage and connective tissue cells to produce more of their own collagen, though the exact pathway in humans isn't fully settled.

The Research

Collagen has two distinct marketing angles — joint health and skin/anti-aging — and the evidence quality behind them is genuinely different. It's worth treating them as separate claims rather than one supplement with uniformly strong support.

Joint health — the stronger evidence: Clark KL, Sebastianelli W, Flechsenhar KR, et al. "24-Week study on the use of collagen hydrolysate as a dietary supplement in athletes with activity-related joint pain," Current Medical Research and Opinion, 2008. In this 147-athlete RCT, 10g/day of collagen hydrolysate over 24 weeks produced a significantly greater reduction in activity-related joint pain than placebo. It's a real, peer-reviewed trial — but it's also a single study in a specific population (athletes with existing joint discomfort), not a large, repeated body of evidence.

Skin/anti-aging — narrower, more mixed evidence: Pu SY, Huang YL, Pu CM, et al. "Effects of Oral Collagen for Skin Anti-Aging: A Systematic Review and Meta-Analysis," Nutrients, 2023. Pooling 26 RCTs (over 1,700 participants), oral collagen showed statistically significant improvements in skin hydration and elasticity. However, the review's own authors flag meaningful quality issues across the included trials — missing outcome data in about half of them, and protocol deviations in several others. The honest read: there's a real, positive signal here, but it's built on a body of research with more bias risk than the joint-pain literature, and it doesn't extend to broader "anti-aging" claims beyond hydration and elasticity measurements specifically.

Typical Dosing

The joint-health trial above used 10g/day of collagen hydrolysate; most commercial collagen peptide products fall in the 2.5–15g/day range depending on the product and claimed use. There's no single official dosing standard the way there is for creatine or protein.

Who Should Be Cautious

Collagen supplements are generally well tolerated, with mild GI discomfort (bloating, heartburn) being the most commonly reported side effect. Most collagen is derived from bovine, marine, or porcine sources — worth checking the source if you have relevant allergies or dietary restrictions. It isn't a substitute for medical evaluation of persistent or worsening joint pain.
