How It Works
IIFYM stands for "If It Fits Your Macros." No foods are categorically banned — the only hard requirement is hitting daily protein, carbohydrate, and fat gram targets (and usually total calories); what you actually eat to get there is open. It emerged from bodybuilding and physique communities in the 2010s as a reaction against rigid "clean eating" meal plans, popularized by online coaches and forums rather than originating as an academic or clinical protocol.
The Research
Worth being direct about upfront: no peer-reviewed study has evaluated "IIFYM" by that name — it's a bodybuilding-forum term, not an academic construct. What the literature actually studies is a related but distinct concept from clinical/behavioral nutrition research: "flexible" vs. "rigid" dietary restraint, studied since the 1990s. Flexible restraint (adaptable, no all-or-nothing rules) is associated with better long-term adherence and weight maintenance than rigid restraint — but most of that supporting evidence is correlational, not causal, and it's not identical to modern IIFYM macro-tracking.

"Flexible vs. rigid dieting in resistance-trained individuals seeking to optimize their physiques: A randomized controlled trial," Journal of the International Society of Sports Nutrition, 2021. A 20-week trial (23 resistance-trained adults: 10 weeks of active dieting in a ~20% deficit, followed by 10 weeks of ad-libitum eating) found flexible and rigid dieting produced similar fat loss during active dieting, but 91% of the flexible group gained fat-free mass afterward versus only 25% of the rigid group.Read the trial →
Foundational correlational study: Westenhoefer J, Stunkard AJ, Pudel V. "Validation of the flexible and rigid control dimensions of dietary restraint," International Journal of Eating Disorders, 1999. Rigid control was associated with higher BMI, more disinhibited eating, and more frequent binge episodes; flexible control showed the opposite pattern plus greater weight-loss success — correlational, not causal.

Food Examples
A scoop of ice cream (roughly 15g fat, 24g carb) can replace part of a day's remaining carb and fat allowance; a slice of pizza can substitute for a meal's protein-carb-fat combination — as long as the day's running totals still land on target. The caveat every legitimate IIFYM guide flags: hitting macro numbers says nothing about fiber, vitamins, minerals, or protein quality. A day built mostly around processed, low-fiber choices can meet its macro targets while still being micronutrient-poor — the flexibility is real, but it's not a free pass to ignore food quality entirely.
A Sample Day
Breakfast: Greek yogurt with berries and granola.
Lunch: chicken breast, rice, mixed vegetables, olive oil.
Snack: a protein shake with a banana.
Dinner: two slices of pizza with a side salad, portions adjusted to close out the
day's remaining protein, carb, fat, and calorie totals.

macro split.
Who It Might Suit
Tends to suit people who do well with structure-light, numbers-based tracking and want the social and travel flexibility of not having off-limits foods. It may not suit people who consistently use that flexibility to choose low-nutrient-density foods, or — per the restraint research above — people who do better psychologically with concrete food rules; rigid restraint isn't shown to be worse for everyone, just worse on average across these study populations. It also requires consistent tracking to actually work, which isn't the right fit for everyone's relationship with food.
